You know exactly what I’m talking about when I mention the freshman fifteen. You see young men and women go off to college to advance their knowledge of certain subjects in hopes of making a profession out of it. What they are not planning on is the advancement of their waistline. Instead of being afraid of the freshman fifteen that tends to register with most students, you should be using this time to make improvements to your body. Before you give in and start stuffing your face with Meat Lovers pizza, please consider the following.

Make use of the campus facilities.

You’re already paying for the recreation center (gym) on campus with the $20,000 tuition bill that you just paid so make use of it. You can’t tell me you don’t have one hour, four days a week, to spend at the gym weightlifting (not screwing around with your buddies). Even if you’re one of the busiest college students (I run the FitCast, take 16 credits, and am an RA, and I still find the time), you should be able to organize your schedule in a way that you have an hour, four days a week. If you can’t, you suck at time management. You need to stop reading this and address that by taking a time management course or buying a PDA.

Now I know that not all weight rooms are created equal. But you have to do your best with what you got. So be inventive. Many of the workouts out there can be modified for limited equipment. As long as you have a bench, a squat rack, dumbbells up to 100 pounds, and plenty of weight to throw on those barbells, you will be able to get a great workout in. Don’t be afraid to ask others on T-Nation.com or other forums if something else would be a good replacement or even ask the authors themselves.

Figure out what time the gym is not full.

I literally cannot workout in a gym that is full of dumb ass frat boys hogging the squat rack to work on their biceps (or even better the groups of four guys lifting together and jerking off in between sets). To avoid this, find a time when the gym is almost empty. Most likely this is going to be between 6:00–11:00 am, 2:00–4:00 pm, or anytime after 9:00 pm on the weekdays. The weekends are usually wide open, but again, the best time would be before dinner (6:00 pm).

Keep in mind that the hell times are at lunchtime and from dinner on till 9:00 pm. During this time, you will be lucky if you don’t find yourself waiting for a piece of equipment. If you can’t find a time that works for you when the gym will not be crowded, you might want to consider a body weight workout if you are in the market for fat loss. However, for muscle building, there are no other options.

Now for the nutrition part of keeping off the Freshman 15.




Although there are a few down sides to eating food from your college’s dining commons (DC), not everything is deep-fried or covered in some mysterious sauce. Just think to yourself, “What can I eat that I know won’t be tampered with by the cooking staff?” Well if you look hard, you would be surprised at how easy it is to eat clean. Let’s go through a normal day where you eat three meals at the DC.

· Breakfast: It is 7:30 am, and you have a class in thirty minutes. What are you going to eat that will be appetizing and keep you going through a two-hour class? First off, pound a whey shake or even better a whey/cassin mix like low-carb metabolic drive with two fish oil caps before you leave your room.

Now let’s walk over to the DC. There are a bunch of choices. Grab some slices of whole wheat bread and throw some peanut butter on them. Make an omelet with vegetables if it isn’t coming to you in a powdered form five minutes before it is handed to you. Make a bowl of oatmeal (throw some whey in there too if you want). Have a bowl of high-fiber cereal or some hard boiled eggs or cottage cheese. Get the idea? Also, don’t forget to try some sausage, bacon (although overall tried to limit the fatty meats), fresh fruit, 2 percent and skim milk, and even some yogurt. I have been to six campuses in the last two years and all of them offered at least 80 percent of the options that I just mentioned. There may be other options that would also be suitable. I trust you to use your judgment.

· Lunch/Dinner: I’m not molding lunch into dinner just to save myself the typing. Honestly, the same options are usually presented at both times of the day. Automatically you must stay out of the pizza and pasta lines! Let’s step into the main meal line, which changes for every meal.

This is going to be a meat, fish, or chicken dish with some kind of sauce on it. I don’t get why all the meat and poultry served at colleges has to be covered in some sauce or gravy and all the fish has to be fried or at least breaded.

Along with the protein source, most of the time a vegetable will be served with it. Again, watch out for what’s on it. In this case, it will be butter. Don’t fret. Your new best friend is the salad bar. This is something that colleges are getting very good at. From romaine lettuce to cucumbers to raw broccoli to peppers, the list goes on. All the vegetables here are fair game so go nuts but go light on the dressing.

Dorm room food.

Having “clean” food in your dorm room in very important because instead of ordering a pizza when you are starving and typing a term paper, you can have a handful of raw almonds, microwave some frozen vegetables, or make some eggs. Along with the food, make sure that you have the necessary equipment to make a decent meal (frying pan or George Foreman grill, if it’s ok).

Here are five must have foods that should be in your room at all times:

· raw almonds

· eggs (make some eggs in six minutes; easy protein and some good fats)

· frozen vegetables

· chicken breasts (cook five or six at once in a pan with some olive oil and then freeze them until needed)

· cottage cheese

With these five foods you will be able to put together a healthy and appetizing snack. Of course this list should not contain all the food in your room, there is always room for beef jerky, string cheese, fresh vegetables (raw broccoli), cold cuts, some natural peanut butter, yogurt, high fiber cereal and some whole grain bread. Your choices may vary if your goal is fat-loss, but either way this is a nice list to start with.

The supplements.

I know you are on a college student’s diet so I will keep it simple and cheap. Only the necessities.

· 100 percent whey protein

· creatine monohydrate

· fish oil

· multivitamin

· Gatorade powder (great to mix with whey for a cheap, great tasting PWO drink)

Now just to wrap this whole thing up…

You have the information. Now what you chose to do with it is up to you. If you want to eat right, lift weights, and avoid the freshman fifteen, great. If you want to put on fifteen pounds of muscle after being the scrawny kid in high school, great. If you want to kill a 30-rack every weekend and get fat and weak, that’s great as well. Just keep this in mind—college gives you the opportunity to reinvent yourself, socially, academically, and physically. I hope you make the right decision. And don’t forget to have fun. It is college after all.

Just about every woman I've ever trained focuses a lot of attention on getting smaller hips, butt, abs and legs. Sound familiar? In truth, a symmetrical body is one of the sexiest looks you can strive for.

By symmetrical, I'm referring to an overall body fat reduction and a complete workout program that doesn't neglect any muscle group. A 'magical" end result will happen from a workout that makes the shoulders as important as the glutes, the chest as important as the hips -- and, yes -- the arms as important as the abs. This makes the body appear balanced and artistic in design.

Everyone is fascinated by women who have sleek and tight arms -- biceps that look fit with a bit of muscularity, and triceps that look tight and firm. It displays strength and femininity wrapped in one package. What could be sexier than that?

There are a few things I've learned about attaining beautiful arms that have proven themselves time and again. These training concepts are not always seen in gyms and hardly performed by trainees.

As always, you do have to perform cardio and strength training to make changes; these are the best tools we have to improve a muscle from a cosmetic standpoint.

Here's my formula for sexy arms:

1. Antagonist Workouts - Antagonist training refers to working opposing muscle groups in the same workout. There are many methods to manipulate a workout, but I've had great success performing a biceps exercise, immediately followed by a triceps exercise. For example, if you're performing three sets of dumbbell curls and three sets of triceps dumbbell extensions, you would perform the curl movement, and after completing the goal reps, immediately go to the triceps exercise. Wait a bit and then continue the cycle (biceps exercise followed by triceps). This allows you to use more weight poundage because the opposing muscle group gets a bit of a "rest" as you work the other muscle. This is my all-time favorite way to work arms, and I've had my best success with clients using this method.

2. Time Between Sets - I've found that arms respond quite well with a 45-to 60-second rest between sets. Using our antagonist workout example: in point #1 - After performing the biceps curl and triceps extension, one would wait no more then 45 seconds and then repeat the cycle. People tend to wait longer, or they repeat a set too soon. There has to be some time allotted for recovery, but not so much that you begin to get stale. This allows you to do more work in less time and pumps blood volume into the arm.

3. The Tweak - This special move is for the biceps muscles, not the triceps (back of the arm). The tweak refers to a simple move that will provide great results. For example, when performing a biceps curl with a dumbbell, most people will curl the weight up towards the upper arm and then return to the starting position and repeat. The fact is, they missed a critical move. When curling the dumbbell to the upper arm, you should turn the 'pinky' finger and wrist in the direction outside of the shoulder area as you approach the top part of the movement. This slight tweak provides a perfect biceps contraction and you'll definitely feel and see results from it. The entire movement - Curl -and-tweak is one movement, so don't separate them.

4. Specialization Days - Although I did make the initial comment that one should always strive for a symmetrical appearance, I also believe that using a specialized approach for specific periods provides great value. For example, for a four- to six -week period, add three to four additional sets for your biceps and your triceps in one of your weekly sessions. Don't try this in every workout because you'll simply over work them. Just one day per week, try adding volume (more sets). This will force your arms to adapt to an increase in overload. If you have time, you can even just add an additional workout day and make it just an arm workout session (no other muscle groups) for four to six weeks.

5. Lower Body Fat - You won't get great- looking arms with elevated body fat levels. Sometimes some of my new female clients tell me that they hate the flab on the back of their arms and want to know what exercises will make the arms sleek. It doesn't quite work like that. As you perform your arm exercises and as you reduce body fat through a slight calorie reduction with added cardiovascular exercise, - you'll see your arms develop the way you want them to. The muscles will develop slightly from your workouts, and your reduced body fat will then create sleek muscles.

A good nutrition program combined with a slight calorie deficit, cardiovascular exercise and weight training provides vital balance. A proper nutrition program will send just the right amount of protein, carbohydrates and mono unsaturated fats into your body and help your arms (as well as your entire body) look leaner. Cardio will accelerate the fat- burning process and weight training will stimulate and develop your muscles so that when the fat comes off - you're left with a lean and tight body, and of course, beautifully sculpted arms.

It may take some time, and you will have to be patient, but the end result will be worth it - strength and femininity in one package.

A question I am frequently asked by females is, "What is the best exercise I can do for my butt?" In my opinion, there is nothing better you can do for your butt than lunges. They target your glutes, hamstrings and quads, and can easily be modified for beginners to advanced exercisers.

If lunges are new for you, begin with a reverse lunge. Start with your feet together. Step back with your left leg. Bend both knees. The right shin should remain a straight line with the right ankle. The left knee should go straight down and almost touch the floor. Press through the right heel as you come up and bring feet back together. Now repeat with the other leg. Perform 12 repetitions per leg, and work up to 3 sets per workout. Feel free to hold on to something sturdy for support if you need to at first. Then, as you get stronger and more stable, you can do these lunges without the extra support. Try adding dumbbells at your side or a barbell across your shoulders for an increased challenge.

As you get stronger and want more of a challenge, you can progress to a walking lunge. These require more stability, strength and balance than reverse lunges. Start with your feet together. Place your hands on your hips or by your sides if you are holding dumbbells. Step forward with a large step and bend both knees. Your front shin should remain a straight line with your ankle. Your back knee should almost touch the floor. As you are pushing up and at the top of your lunge, lunge forward with the other leg, repeating the same movement. Continue with this sequence, alternating from one leg to the other until you have finished 12 reps per leg.

Although there are many sites that claim that they will show you weight training exercises online, in reality this is not the way to go. If you want to start a weight training exercise program, you really need to be working with someone else. There are many options available. You can go to the gym, use free weights at home with a buddy, or get one of those machines, but if you do not do your weight training exercise with proper safety precautions, it is quite possible for you to get seriously injured.

I recommend doing your weight training exercise at the gym. There are several good reasons for this, and I will go ahead and tell you some of the very best ones. First of all, you can get a spot at the gym. Of all of the weight training exercise injuries, most of them could have been avoided with a proper spotter. This is especially true with free weights which can injure or even kill you if you are forced to drop them based on muscle fatigue. This is the most important reason to go to the gym, but it is really far from the only one. The fact is that it is easier to psyche yourself up for your weight training exercise when you do go to the gym. With all of those people around you dedicating their time to getting in shape, there is just no way you will feel like slacking off in your weight training program while you are at the gym. Many gyms even have personal trainers available, who will help you to meet your personal best, by working you harder than you will yourself, and helping to chart your goals. They can even suggest which weight training exercises you should use and how many, to strengthen the muscle groups which interest you.

Before you start doing weight training exercise, however, you should do some cardiovascular stuff. While you can get by quite well without weight training exercise, cardio is absolutely essential to your health. You will live longer, be healthier, and happier, and even have more energy if you do some aerobic activities every day to keep you active. We do not stay young forever, but those of us who get adequate aerobic exercises do stay young for longer than those who do not. Once you start doing that, then you can add your weight training exercise program.

Chronic back pain afflicts millions of people worldwide. And for those who suffer consistently from sore, stiff, even traumatized back muscles and spinal joints, it can be debilitating. There are many causes to back pain including poor posture, week abdominal muscles, misaligned spinal column, lack of chair support when seated, nonsupporting bed or pillow, and certainly stress and anxiety which gets localized in the body in the back. Regardless of what is causing your back to be consistently sore, you're looking for relief, at least something that will permit you to get through another day.

Resources do exist, help is available. Exercise consistently ranks as the top preventive remedy for lowering back pain. For some people it may be weight bearing exercises such as walking, running, or tennis - others may benefit from swimming, rowing (with proper technique), or stair climbing on a gym machine. Stretching exercises and abdominal strengthening drills, though, can focus your body's attention on local support for removing back pain.

Another common resource includes professional help - physical therapists, chiropractors, massage therapists, and acupuncturists each have special methods for approaching back pain. While all have merits, it's best to consider them all in various forms as a specific technique or a combination may be just what you need.

A consideration for many in extreme pain is medication. This could be general pain relieving drugs that can be bought over the counter or a prescription-required med. Some sleep medications can also provide a side benefit of loosening the muscles just enough to provide consistent back relief. Consult your psychiatrist or medical professional for more help.

The truth is, your arms, chest, and abs together make up only 1/3 of your total muscle mass, making your back and legs the other 2/3 of our muscle. Research shows that exercising your entire body rather than one section of your body burns fat more efficiently and allows for even greater development than exercising, say, your abs.

Relevant to that point is the myth that you need lots of different exercises to get all your muscles. This is not true. You only need a few. These exercises, rather than isolation exercises so commonly used, target multiple muscles at once. These exercises are the bench press, squat, and deadlift. These three exercises will target most of your muscles.

Notice how I did not include any ab exercises. This is because the abdominals do not have as much room for development as many of the other muscles in the body.

These three exercises, as you probably noticed, are all weightlifting exercises. This is because the main point of this article is to help build muscle. And ladies, don't be afraid to weight lift. You won't get as buff as an Olympic wrestler if you do. Women have a MUCH harder time getting bulky than men because of the different hormones: estrogen (women) and testosterone (men).

Now the only equipment you need for the three exercises listed above are: an Olympic weightlifting bar, weights, "little weights" (1.1 lb or .4 kg weights for progressive poundages), a bench, and a power rack. Get these, and you will get much stronger. And men, you will pack on muscle if you have dedication, proper nutrition, and proper sleep alongside these.
